Hay una multitud de variaciones de curls de bíceps. Aunque hay algunas variaciones que son mejores que las otras no podemos decir que haya una perfecta y que este por encima de las demás. Será la variedad de ejercicios lo que nos proporcionara un desarrollo completo del bíceps. Si siempre realizamos los mismos ejercicios obtendremos un progresos mas lento y aumentaran las posibilidades de lesión.

Como podremos observar en la siguiente lista aparecen mas ejercicios con mancuernas. Eso es debido a que las mancuernas nos proporcionan un movimiento mas natural, trabajan el musculo en una gamma mas completa de movimiento y nos permiten reclutar mas unidades motoras de alto umbral.

Recomiendo que al trabajar tanto con las mancuernas como con la barra utilizemos implementos que aumenten el tamaño de la empuñadura (7-8 cm en las barras y 5 - 6,5 cm en las mancuernas). Al utilizar barras mas gruesas obtendremos mejores resultados al activar mas unidades motoras. Además ganaremos mas fuerza de agarre y mas tamaño en el antebrazo. Independientemente de los ejercicios que se elijan para realizar la rutina de los flexores del codo, lo mas importante será cambiar esos ejercicios cada 4-6 entrenamientos para que el cuerpo no se adapte y genere nuevas adaptaciones.

Although there are numerous variations of arm curl exercises, some are better than others. But there is no such a thing as a “single best” arm curl, as a variety of movements are necessary for complete development – and relying on only a few exercises can lead to overuse injuries and slower progress.

I favor dumbbell exercises because they allow for more natural movements, work the muscles through a greater range of movement, and are superior for recruiting the higher-threshold motor units.

Whether using dumbbells or barbells, I always prefer to use thick implements (dumbbells, 2 to 2 -1/2 inches; barbells, 3 inches). Thicker bars increase the training effect by activating more motor units and create tremendous increases in grip strength and forearm development. Regardless of which of these exercises you decide to use right now, change them about every four-six training sessions so you don’t adapt.

1. Single-Arm Dumbbell Scott Curls

El Banco Scott permite aislar el trabajo en los flexores del codo (bíceps). Elimina la posibilidad de utilizar los demás músculos del cuerpo centrando el trabajo en los músculos flexores del codo. Normalmente en la mayoría de gimnasios hay la versión de pie y la versión sentada. Personalmente cuando se trata de aislar el trabajo en el bíceps prefiero utilizar la versión sentada al eliminar completamente la posibilidad de ayuda de otros grupos musculares.

The Scott bench allows you to isolate the elbow flexors. By eliminating the possibility of using “body English,” you exclude the assistance muscles from participating in the movement. Most gyms have a standing Scott curl and a seated Scott curl; I prefer the seated version because it minimizes cheating



















2. Single-Arm, Offset-Grip Dumbbell Curls

Un agarre offset es un agarre asimétrico donde el dedo pulgar de la mano hace contacto con la parte interior de la mancuerna. Este tipo de agarre aumenta la participación de la cabeza corta del bíceps. Empezar el ejercicio con un agarre semisupino (tipo martillo) y a media que se va subiendo la mancuerna realizar un movimiento de supinación de tal forma que la mano mire hacia arriba y hacia nosotros al final del movimiento. Al utilizar un agarre asimétrico obligaremos a la cabeza corta del bíceps a activarse para completar el movimiento de supinación.


















An offset grip is an asymmetrical grip where the thumb side of your hand rests against the inside plate of the dumbbell. This will increase the involvement of the short head of the biceps. Start with the dumbbells in a semisupinated (hammer) grip and curl the weight to about 40 degrees. Then, turn your palm up (supinate) and complete the curl. Since you’re holding the dumbbell in an asymmetrical fashion, you’ll be forced to activate the short head of the biceps to complete the supination movement.



3. Incline Dumbbell Curls

Se trata del ejercicio mas efectivo para aislar la cabeza larga del bíceps.

This is the most effective exercise for isolating the long head of the biceps.


4. Concentration Dumbbell Curls

Este movimiento se puede realizar tanto de pie como sentado. Si queremos aislar el bíceps de forma significativa la versión sentada será mas productiva. Cuando se esta de pie el sistema nervioso esta parcialmente distraído al trabajar para mantener el equilibro. Al sentarnos conseguimos que la atención recaiga sobre el grupo muscular que estamos trabajando. Al poder ver el musculo trabajar durante el ejercicio conseguimos incrementar la facilitación muscular (se trata de un hecho fisiológico).

The concentration curl can be performed in either a standing or a sitting position, but I prefer the seated kind. When you’re standing, your nervous system is partially distracted because it’s maintaining balance. Sitting down during this movement gives full attention to the curl and enhances neural drive. It’s a physiological fact that you can increase muscle facilitation when you look at it.



















5. Seated Zottman Curls

Se trata de uno de los mejores ejercicios para aumentar de tamaño en los brazos porqué trabaja de forma intensa todos los flexores del codo. Es normal sentirse incomodo en los primeros entrenamientos. Se pueden tardar varias sesiones a que nuestro cuerpo se acostumbre al movimiento.

This is one of the best upper arm thickening exercises because it thoroughly stresses all the elbow flexors. It feels uncomfortable at first, so it may take a few workouts to get used to this movement.



















6. Scott Reverse Curls

Se trata de uno de los mejores ejercicios para desarrollar el antebrazo. Es mejor realizar el ejercicio en un banco Scott para minimizar las posibilidades de trampa. Recomiendo utilizar una barra Z para reducir el estrés en las muñecas.

These are best performed on a preacher curl bench to minimize cheating. Use an EZ curl bar to reduce the stress on the wrists.



















7. Seated Dumbbell Hammer Curls

El Curl martillo se realiza con un agarre semisupino (las palmas de las manos se miran unas a las otras). Este ejercicio centra el trabajo sobretodo en el músculo braquiorradial y braquial. Parar minimizar las posibilidades de trampa recomiendo apoyar la parte superior de la espalda contra una pared o contra el acolchado de un Banco Scott.

Hammer curls are performed with a semisupinated grip – as if you were holding a pair of hammers. This exercise has the advantage of shifting the overload in elbow flexion to the brachioradialis and brachialis at the expense of the biceps brachii. To prevent cheating, try resting your upper back against the chest pad of a Scott bench. Be sure to keep the position of your lower back fixed. The Atlantis Scott bench is excellent for this purpose, as the footrest allows you to lock yourself into position.



















8. Midline Hammer Curl

Se trata de una variante del Curl martillo. En esta variación las pesas se llevan hacia arriba en dirección al esternón. Las mancuernas no es necesario que se toquen entre si en la posición superior.

This exercise is a variation of the basic hammer curl. As you curl the dumbbells upward, bring them together in front of your sternum without allowing them to touch.



















9. Incline Modified Kettlebell Curl.

Usando una Kettkeball modificada al realizar el Curl podemos cambiar la curva de fuerza generando nuevas adaptaciones. Además nos permite salir de estancamientos y seguir progresando en ganancias de fuerza y masa muscular.

Using a modified kettlebell is a good way to challenge the strength curve to make you stronger; you can get faster adaptations without suffering a strength plateau from doing the same thing for months on end. A modified kettlebell will spin so that it doesn’t stress the wrist or hit the forearm.

For example, if you do seated dumbbell curls with a modified kettlebell in which the center of mass is three inches below the handle, you have a different strength curve from what you would have when using a regular dumbbell where the center of mass is in line with the handle. With dumbbells, the point in the strength curve that is overloaded occurs much earlier in the motion than with a modified kettlebell. Just by changing the implement from regular dumbbells to kettlebells, you can trigger greater strength gains





































10. Standing Barbell Curl

Aunque prefiero realizar los ejercicios con mancuernas y los distintos estudios EMG han demostrado que los Curl Scott y los Curls inclinados reclutan los flexores del codo de forma mas intensa, no podría faltar en esta lista por respeto a la historia el considerado rey de los ejercicios de bíceps.

Para minimizar las posibilidades de trampa y aislar al máximo los flexores del codo muchos entrenadores recomiendan apoyar la espalada y glúteo contra una pared. También es recomendable apoyar la espalda en una pelota suiza de 45-55 cm.

Although I prefer dumbbell exercises, and there is EMG evidence that Scott curls and incline curls recruit the elbow flexors more powerfully, the standing barbell curl is considered the king of biceps exercises – so, out of respect for history I’ll include them in this list.

To minimize cheating and maximize isolation, many coaches recommend pressing your back and gluteal muscles against a wall and having your elbows touching the sides of your torso. Instead, you can use a 45- to 55 cm Swiss ball to brace your upper back.



























En esta lista hemos presentados los mejores ejercicios de Curl para desarrollar tus flexores del codo. Des de mi punto de vista el mejor ejercicio que podremos hacer para ganar fuerza y masa muscular en los flexores del codo no será un ejercicio de Curl sino que será: Chin-up (dominadas agarre supino). Recomiendo a toda la gente que quiera aumentar el tamaño y fuerza de sus bíceps y antebrazos que sus entrenamientos tengan como ejercicio principal los Chin-up y los ejercicios de Curl como complemento.
